Few exercises
More focus. Less chaos. Compound lifts train many muscle groups at once — maximum return on the dad-time you invest.
FOR DADS · TRAINING · iOS
Two sessions.
Real progress.
For dads with a full-time job, kids and access to a gym or home gym — get strong, look better and stay consistent.
The core: two fixed strength workouts per week.
No daily training.
THE DAD PROBLEM
Too many exercises to choose from. You don't know where to start. So you procrastinate — or get overwhelmed.
You think you have to train every day. You start, and the excuses for skipping today show up fast.
You train, but see no real results. Something's off.
Then Dad Strong is for you.
For dads who are short on time and train in a gym or home gym. Dad Strong isn't a random workout catalog — it's a progressive strength plan. Two fixed sessions per week. Short extra sessions can fill in when life gets tight. But the plan stays the core.
THE PHILOSOPHY
Dad Strong is built on a few well-supported principles — not on the latest trend.
More focus. Less chaos. Compound lifts train many muscle groups at once — maximum return on the dad-time you invest.
Strength. Stability. Energy for everyday life. That's the deliberate focus here — and it pays off on the playground too.
A few hard work sets, clear increases, measurable development. No soreness that wrecks you the next day.
Work. Family. Obligations. Dad Strong runs in short sessions, needs little thinking — and still gets done consistently.
Your training. At a glance.
WHY DAD STRONG?
"I built this app for myself. Because I couldn't find a plan made for a life with responsibilities."
Four kids, a full-time job. I wanted to be strong and look good — but not make training the center of my life.
Dad Strong isn't a bodybuilding plan. The focus is strength, stability and resilience. Looking better along the way is no accident — but it's not the whole point.
THE PLAN
Fixed, so progress becomes measurable.
Controlled choice instead of random swaps
Before a 12-week block, you can choose from two or three approved alternatives per exercise to fit your gym and your needs. Movement patterns, order and training design stay the same. Your choice remains fixed throughout the block — measurable progression needs continuity.
LINEAR PROGRESSION · SQUAT EXAMPLE
Not guaranteed — but realistic.
You know enough.

My Journey
Sets, reps, weight. After every block, a clear progression suggestion.
Each week you can collect three streaks. Hit all three and you get the Superstreak. Miss one? No problem. The other streaks stay. No reset, no loss, no guilt.
Weight, measurements and comparable photos. Switch cameras, position your phone and use the five-second self-timer for front, back and side views.
Endurance and conditioning to complement strength training. Heart rate straight from HealthKit.
A stopwatch under load: choose target time, total weight and tool, carry, and save the attempt automatically in Progression.
From Active Dad to Dad Legend. The next level only activates when strength, pull-ups, running and carry are all complete.
Fixed rest periods are mandatory — not optional. That makes sessions comparable. And because the flow is standardized, you know up front how long you'll need.
This way I can tell my wife exactly how long I'll be gone. No more guilt, no more rest periods that drag on. Standardized, progression becomes something you can actually measure.
WHY ALL THIS?
Not for Instagram.
Not for a perfect body.
Things that affect everything — your work, your family, your well-being, your libido — simply everything.
OPTIONAL EXTRAS
The strength plan is the core. These extras are optional — but they do something to you.
ZONE 2
Easy cardio that supports recovery, builds endurance and winds your head down. No all-out effort. 1× per week when it fits. Heart rate straight from Apple Health.
SPRINT
Short, explosive, done. Reminds your body what it was built for. Hill sprints or on the flat — 20 minutes and you're through.

FAQ
Dad Strong is free at launch. No ads, no subscription at launch.
For the main plan: yes. Dad Strong is built on progressive strength training with a barbell, rack, weights and ideally a bench. You'll find that in almost any gym or a simple home gym. Short extra sessions can supplement it, but the core of the app stays the fixed strength plan.
In a controlled way. Before a new 12-week block, choose from two or three approved alternatives per exercise. The movement pattern and training design stay the same, and your choice remains fixed for the block. That lets the plan fit your gym while keeping progress measurable.
Then you do the next one. Done. Dad Strong has no artificial streak pressure. Life happens — the system is built for it.
The training plan is the core — but if you want to visibly lose fat, nutrition matters too. You can work out how many calories you need and how big your deficit should be with our calorie calculator for men.
There are good apps out there. Hevy, Strong, Fitbod, Gainsfire — they're not bad. For a lot of people they work great.
My problem was different: I had too much choice. Too many ways to build my own plan. Too many exercises, too many settings, too many decisions before training. It distracted me — away from actually training, toward configuring the app.
Gainsfire, for example, I liked for a long time. Solid app. But it was missing a way to track my body right in the app — photos, measurements, weight — all together with the training. Dad Strong solves exactly that: a focused plan with controlled exercise alternatives — and a real body journal in one place.
